Beginner program From 1 to 30 minutes of running
Start running, without wearing yourself out.
Nobody runs 30 minutes on day one, and that’s not the point. Your plan starts with run/walk intervals, at a pace where you can talk, and grows your running time minute by minute. In about 8 weeks, you run 30 minutes without stopping.

- From zeroNever run
Start from scratch, for real
Run/walk from the very first session, at a pace where you can talk. Your running time grows every week: 1 minute today, 30 minutes in about 8 weeks.
3 sessions/week · 8 to 10 weeks · goal: 30 min nonstop - ComebackAfter a break
Come back after months (or years)
Your heart and lungs remember, your tendons don’t: that’s the comeback trap. A few weeks of run/walk to readjust, then continuous running comes back fast.
3 sessions/week · 4 to 6 weeks · a gentle return - Next: 5KAdd structure
You run a bit. Now actually improve
You already run now and then, without a plan. Easy running with a clear pace target, a gentle fartlek, a slightly longer run: enough to aim for 5K without walking, then your first race.
3-4 sessions/week · 4 to 6 weeks · goal: 5K without walking
What a week of training looks like
Two excerpts from generated programs: a true beginner in week 4, and an occasional runner finally adding structure.
Every session spells out the warm-up (brisk walking), the main set and the cool-down. Your plan is generated in about 2 minutes, and your first week is ready right away.
Consistency beats intensity. Every time.
Conversation pace, your only rule
Beginner mistake #1 is running too fast. If you can talk in short sentences, it’s the right pace, even at 13:40 per mile. Feeling out of breath for the first 2-3 minutes is normal: it settles down when the pace is right.
Walking is a tool, not a failure
Your heart and lungs adapt in a few weeks, your tendons and joints in several months. Run/walk bridges exactly that gap, and the plan caps your progression to spare you the classic beginner injury.
The fastest progress of your running life
From 1 minute to 30 minutes of running in about 8 weeks: no other period brings progress this fast. Three short sessions a week, a rest day between each, and the plan takes care of the rest.
From 1 to 30 minutes: the typical progression
What the reference programs agree on, at 3 sessions a week. Every session starts with 5-10 minutes of brisk walking and ends with 5 minutes of easy walking.
| Stage | Main set | Continuous running |
|---|---|---|
| Week 1 | 6-8 × (1 min run / 1 min 30 s walk) | 1 min |
| Week 3 | 4 × (3 min run / 2 min walk) | 3 min |
| Week 5 | 2-3 × (8 min run / 3 min walk) | 8 min |
| Week 7 | 15, then 20 min nonstop during the week | 20 min |
| Week 8 | 25 min, then 30 min nonstop | 30 min ≈ 2.5-3 mi |
A guideline only: some programs spread it over 9 or 10 weeks, and repeating a tough week is normal. Your RunMorph plan starts at your real level and moves at your pace, not a chart’s.
4 mistakes that make people quit
And how a gradual plan fixes each one.
- 01
Running too fast from the first session
The gym-class start that leaves you gasping after 8 minutes and convinced you’re “not a runner.” It’s the pace that’s wrong, not you: the plan gives you a pace where you can talk, and walking is part of the session.
- 02
Doing too much, too soon
Running every day or skipping weeks in the plan is the recipe for shin, knee and tendon pain: novice runners get injured 2 to 3 times more per hour of running than regular runners. The plan caps your progression and spaces out your sessions.
- 03
Being embarrassed to walk
Cutting out the walk breaks “to be a real runner” ruins the method: the alternation is exactly what gives your joints time to adapt. Walking isn’t failure, it’s the tool.
- 04
Betting everything on one big run a week
One heroic hour on Sunday tires you out more and helps you progress less than 3 runs of 25-35 minutes spread through the week. Consistency is the only “secret” at the beginner level.
They started just like you

“I hated running in high school. The plan had me start with 1 minute of running at a time. Eight weeks later: 30 minutes without stopping, and I never got sick of it.”
“After 8 months off, I was scared to start again. The gradual load gave me my confidence back, zero pain.”

Frequently asked questions
How do I start running if I’ve never run before?
By alternating walking and running: for example 8 rounds of 1 minute of running followed by 1 minute 30 seconds of walking, 3 times a week, at a pace where you can talk. The running share grows week after week, until you run continuously. Nobody runs 30 minutes on day one, and that’s not the goal.
How long does it take to run 30 minutes without stopping?
6 to 10 weeks depending on where you start, 8 weeks on average, at 3 sessions a week. To run 5K without walking, allow 8 to 12 weeks. Repeating a week that felt hard is normal and planned for: consistency matters more than how fast you progress.
How fast should a beginner run?
There’s no minimum speed: the right pace is one where you can hold a conversation in short sentences, often between 12:00 and 13:40 per mile, sometimes slower. There’s no such thing as “too slow” when you’re starting out: if you can’t talk anymore, slow down or walk.
Is it normal to be out of breath when running?
Yes, especially during the first 2-3 minutes: your body takes time to deliver the oxygen. If the breathlessness doesn’t settle, the pace is too fast; it doesn’t mean you’re “not made for running.” We fix the pace, never the runner.
Is walking during a session cheating?
No: walking is a training tool. Run/walk is precisely what allows your heart, and above all your tendons and joints, to adapt without breaking down. Every reference program relies on it, and so does your plan.
Is the beginner program really free?
Yes: creating an account is free, with no credit card, and the first 3 weeks of your plan are included. To unlock every week and AI coaching for each session, Premium is €9.99 a month (or €99 a year), cancel anytime. RunMorph is currently available in French; the English version is coming soon.
